1. Pendulum Swings — Reduce pain and stiffness

How to do it:

  • Lean forward with your good arm supported

  • Let the injured arm hang loosely

  • Gently swing it forward/back, side to side, and in circles

  • 30–60 seconds

Why it helps: It reduces joint pressure and encourages gentle movement without strain.

2. Scapular Retractions — Improve shoulder blade control

How to do it:

  • Sit or stand tall

  • Gently squeeze your shoulder blades back and down

  • Hold for 3–5 seconds

    Repeat 10–12 times

Why it helps: Good shoulder blade control reduces load on the rotator cuff.

3. Isometric External Rotation — Build early-stage strength

How to do it:

  • Stand next to a wall

  • Bend your elbow to 90°

  • Gently push the back of your hand into the wall

  • Hold for 5–10 seconds

    Repeat 8–10 times

Why it helps: It activates the rotator cuff without aggravating the injury.

  • Gradual return to movement

  • Avoiding long periods of immobility

  • Improving posture and upper-back mobility

  • Managing stress and sleep

  • Strengthening the rotator cuff and scapular muscles

  • Staying active within tolerance
